The takeaway

In plain words

After damaging exercise, strength and jump height come back faster (effect sizes -0.78 and -0.82), which matters most when you train or compete again within 1-3 days. Soreness changes are small and inconsistent.[1][2]

Watch out: It's a Montmorency and Balaton mix, not the pure Montmorency concentrate used in the trials, and anthocyanin content isn't stated. Imported via a reseller and pricey. Each 30 mL dose has about 12 g sugar, so count it if you track carbs.

Moderate benefit for strength recovery (effect size -0.78 across 14 studies) and power; soreness effects were small or not significant.[1][2][3]

Two meta-analyses agree that strength recovery improves, but heterogeneity is high, certainty ranges from very low to moderate, and soreness and CK findings are inconsistent. A review with real caveats is Grade B.

How it works

Tart cherries (Prunus cerasus, mainly the Montmorency variety) are sour cherries rich in polyphenols such as anthocyanins, and they contain melatonin. Supplements are juice concentrates, juices or freeze-dried powder capsules. The opened sources do not quantify intake from a normal diet.

The polyphenols are thought to blunt exercise-induced inflammation and oxidative stress. In marathon runners, cherry juice raised total antioxidant status by about 10% and reduced IL-6, CRP and lipid peroxidation, alongside faster strength recovery. For sleep, tart cherry juice raised urinary melatonin in one trial.[1][3][4]

Dose

30 mL Montmorency concentrate (diluted) twice daily was the most common protocol; some trials used juice or 500 mg powder capsules

  1. 30 mL concentrate twice daily

The most frequently used protocol in recovery trials.[2]

  2. 500 mg powder, 14 nights

No improvement in sleep or inflammation in adults with overweight and sleep issues.[6]

Lab note

Timing. Recovery trials loaded for about 4-5 days before the damaging session, took it on the day, and continued for 2-3 days after.[2][3]

Myths vs research— scroll through

Myth

Tart cherry stops muscle damage

What the research says

Creatine kinase, a muscle-damage marker, was not significantly changed.[1]

Myth

Tart cherry is a proven sleep aid

What the research says

Small trials disagree; a 14-day powder trial found no effect.[6][7]

FAQ

Trials tested short loading blocks around hard sessions or events, not continuous daily use.[2]

Possibly, but evidence is limited: 3 of 7 studies found better sleep measures.[7]

Most positive trials used concentrate; a 500 mg capsule did not improve sleep in one trial.[2][6]

  • Grades are judged for healthy adults who train.
  • Howatson is an author on both the 2010 and 2012 trials and the Hill 2021 meta-analysis; funding for these was not disclosed in the abstracts.
  • Tucker 2024 was funded by the Cherry Marketing Institute (PMC full text) and still found no effect.
  • The 30 mL twice-daily protocol and ~320 mg anthocyanins/day come from the Daab 2026 full-text tables.
  • Hill 2021 reports effect sizes with negative sign meaning faster recovery; Daab 2026 reports the same direction as positive values.

Where to buy— matched to the researched form and dose

The strength-recovery trials mostly used Montmorency tart cherry juice concentrate, 30 mL (diluted) twice a day, starting 4-5 days before a hard session or event and continuing 2-3 days after. Capsule and 'extract' products don't match that protocol, and one capsule trial was null.
